A randomised trial comparing oat products by how finely they were milled found that less-processed oats produced a measurably lower glycaemic and insulinaemic response than more finely milled, faster-cooking oats — instant oatmeal, milled to cook in ninety seconds, breaks down faster than rolled or steel-cut oats with their structure more intact. Soaking overnight doesn’t grind the oat down the way instant processing does, so an overnight-soaked bowl of rolled or steel-cut oats starts from a slower baseline than the instant version of the same weight.

There is a second mechanism at work once the oats are actually soaking. Oat fibre — mostly the soluble beta-glucan — thickens the liquid around it into a gel, and that gel’s viscosity is what slows gastric emptying and glucose absorption. A crossover trial found that meals with more intact, higher-viscosity beta-glucan produced greater fullness and lower subsequent food intake than meals with the same amount of beta-glucan broken into a less viscous form. An overnight soak thickens the oats into exactly that kind of gel before you’ve eaten a bite. There is also a smaller effect from the starch itself: cooked starches that are then cooled — as overnight oats are, sitting in the fridge for eight-plus hours — convert part of their starch into resistant starch, a form the body absorbs more slowly. A controlled feeding trial found that replacing part of a diet’s starch with resistant starch improved insulin sensitivity measured directly via clamp technique. Overnight oats are not cooked-and-cooled in quite the same way as a boiled potato, so treat this as a small assist, not the main event — the protein and the soaking-thickened fibre are doing most of the work.

Blended Cottage Cheese Overnight Oats
½ cup rolled oats, ½ cup (113g) low-fat cottage cheese, ¾ cup milk, ½ teaspoon vanilla, cinnamon to taste, blended smooth before combining with the oats so there’s no cottage-cheese texture at all. Add 1 tablespoon chia if you want it thicker. 25g protein, 9g fibre.
Vegan Hemp and Chia Overnight Oats
½ cup rolled oats, 1 cup unsweetened soy milk, 2 tablespoons hemp hearts, 1 tablespoon chia seeds, ½ tablespoon almond butter. The only fully dairy-free, powder-free version on this list, and it carries the most fibre of the four. 23g protein, 12g fibre.
Who Should Not Rely on Overnight Oats?
If you have gastroparesis or another condition that slows stomach emptying, a large bowl of soaked, high-fibre oats can worsen fullness, bloating or reflux rather than help — a lower-fibre, higher- protein option like the egg-based recipes on the broader breakfast page is a better fit.
